Power clean – In 15 minutes, warm up to a heavy single for the day.
 

Conditioning

Using 75% of weight established  from above, complete the following:
 
30 Power clean
 
30 Knees to elbow

 

Tuesday 140722 WOD

Strength

Press 5-5-5
Push press 3-3-3
Push jerk 1-1-1
 
Notes: Start first set of press with a moderately heavy load and increase weight through all 9 sets.  The first set of push press should be heavier than last set of press for example.
 

Conditioning

For time, complete the following:
Row 2,000m
Run 1 mile
100 Double unders

 

Wednesday 140723 WOD

Strength

Front squat (tempo 3-3-1-1) – 4×3  – heaviest possible across all sets.  
 
Note: Start with slow (3 sec) decent, 3 second pause at bottom, quick to top, and 1 sec rest at top.
 

Conditioning

For time, complete sets of 21-15-9 of:
Thruster
Pull up

 

Thursday 140724 WOD

Weightlifting

Power snatch (with 3 sec pause at knee) + hang power snatch (knee) 7×1 – Heavy, but fast.
 
Notes: Perform 1 power snatch from floor, stopping at knee for 3 seconds along the way.  Then, with out dropping bar, perform 1 hang power snatch.  Use a weight that allows you to move fast as well as maintain control.  NO Pressing out at the top!  Get under it.
 

Conditioning

10 rounds for time of:
10 kb swing 70/44
10 burpee
 

Friday 140725 WOD

Strength

1a) Bench press (close grip) 4×8 – heaviest possible
Rest 45 seconds
1b) Bent over row 4×6 – heaviest possible
Rest 45 seconds

 

Conditioning

In 15 minutes, complete as many rounds as possible of:
7 Hand stand push up
14 Lunge steps (with 45/25# plate overhead)
400m run
